Training that places heavy demands on the muscular and joint systems requires recovery to match.
Proper recovery reduces excessive soreness, prevents injury, and lets you progress steadily instead of alternating between hard effort and forced layoffs.
The recommendations below draw on the research literature and on my own practical experience. I have marked explicitly where the evidence is strong and where it is weak — because the field of recovery is full of ideas that sound convincing and do not survive checking.
What Actually Happens in the Muscle
The pain that appears 24 to 72 hours after an unusually hard session is called delayed onset muscle soreness. Its cause is not lactic acid — that clears within 30 to 60 minutes of finishing, long before the soreness arrives. The real cause is microdamage to the muscle fibres and the inflammatory response that follows.
The distinction is not academic. It changes everything that follows: if the problem were lactic acid, you would want to flush it out as fast as possible. If the problem is a repair process, then you do not want to stop it — you want to give it the right conditions.
1. Active Recovery Immediately After Training
After training, the body needs a gradual transition, not an abrupt stop.
- Stretching, 10–15 minutes. Reduces the sensation of tightness and maintains range of motion.
- Continuing the mobility work from the Dojo at home. This is where the real difference is made, particularly at the hips and shoulders — the joints most heavily loaded in karate and kickboxing.
- Easy walking or light cycling, 10–15 minutes. Maintains circulation and reduces stiffness.
2. Sleep — The Most Powerful Tool, and It Is Free
If you take only one thing from this article, take this.
- Seven to nine hours. Most growth hormone secretion occurs during deep sleep, in the first half of the night. No cream and no supplement compensates for five hours of sleep.
- Position matters. On your back, with a pillow under the knees, reduces lumbar strain.
- Regularity beats duration. Going to bed and waking at consistent times does more than one long compensatory night at the weekend.
3. Post-Training Nutrition
- Protein — around 20–30 g after training. The source does not matter: meat, fish, eggs, dairy, legumes or protein powder if that is more convenient. What matters more than timing is the daily total, spread across meals.
- Moderate-absorption carbohydrates — rice, sweet potato, quinoa, oats — to restore glycogen stores.
- Good quality fats, including omega-3 sources: oily fish, nuts, avocado, flaxseed.
- Water. Dehydration of just 2% of body mass measurably degrades performance and amplifies the sensation of fatigue.
4. Hot Water, Cold Water — and One Important Caveat
- A hot bath relaxes the musculature and helps you fall asleep. Epsom salts make the experience more pleasant; there is, however, no solid evidence that magnesium is absorbed through the skin in meaningful quantities. The benefit comes from the hot water, not the salt.
- Alternating hot-cold showers stimulate peripheral circulation and produce a sense of renewal.
- Cold water — with judgement. Here is the information missing from most articles on the subject: cold water immersion after strength training attenuates anabolic signalling and, used systematically, reduces long-term gains in strength and muscle mass (Roberts et al., The Journal of Physiology, 2015). The authors explicitly recommend reconsidering its use as a routine strategy. The practical conclusion: cold water is useful occasionally — after a competition, when you need to function the next day. Not as a habit after every session. For ice applied locally to an injured area, the same rule holds: that is for injury, not for soreness.
5. Massage and Self-Massage
- The foam roller and massage ball reduce perceived soreness and increase range of motion in the short term. It is often said that they “break down adhesions” — mechanically, this does not hold; the forces required far exceed what a roller can generate. The effect is neural, working through increased stretch tolerance. But the effect is real, and that is what counts.
- Manual massage remains superior for areas that are hard to reach yourself. For persistently painful areas, see a physiotherapist rather than reaching for a roller.
6. Movement on Rest Days
A recovery day is not a sofa day. Swimming, cycling, hiking, mobility work — light effort that maintains circulation without adding load. Active recovery consistently outperforms passive recovery in the research.
7. Supplements — What Makes Sense and What Doesn’t
No brands. Discuss any choice with your pharmacist or doctor, particularly if you are already on medication.
- Magnesium — useful if you are deficient, which is common in people who sweat heavily. The evidence for preventing cramps in people without a deficiency is weak.
- Hydrolysed collagen with vitamin C — the evidence for tendons and ligaments is promising but still limited. Neither a miracle nor a fraud.
- Omega-3 — supported, with the note that dietary sources are preferable to supplements.
- Herbal teas. Ginger and turmeric have documented anti-inflammatory properties in vitro; the effect of a cup of tea is modest. Chamomile and valerian help with falling asleep — and if sleep is the main pillar of recovery, that is not a small thing.
8. What to Avoid
Anti-inflammatories as a recovery routine. This is the most important correction in the whole article, relative to what is generally recommended.
Post-exercise inflammation is not a malfunction; it is the signal that triggers adaptation. A study published in Acta Physiologica (Lilja et al., 2017) showed that maximum over-the-counter doses of ibuprofen reduced gains in strength and muscle mass after eight weeks of training, compared with low-dose aspirin. There is no strong evidence that anti-inflammatories accelerate recovery or improve performance.
This does not mean you may never take anything. It means they are not a recovery strategy but a measure for severe pain — and that the decision belongs to a doctor or pharmacist, not to a karate instructor and not to a blog article. If the pain is intense, persists beyond 72 hours, or is localised to one precise point, see a doctor. That is no longer soreness.
Four Principles Worth Keeping
1. Don’t try everything at once. Test one method at a time and observe what works for your body. Change five things simultaneously and you will never know which one mattered.
2. Listen to your body. Diffuse, symmetrical pain that arrives the next day and fades within three is normal. Sharp, localised pain that appears suddenly during effort is not.
3. Accept the after-training sensation. Mild soreness is the mark of real effort. It is not a goal in itself — you can progress perfectly well without it — but it is no cause for concern either.
4. Stay active on rest days. The body recovers better in light movement than in complete stillness.
Intelligent recovery is not just about getting rid of the pain. It is about arriving at the next session stronger than you left the last one — and that is built in the twenty-two hours between them, not in the two on the tatami.
